Concurrent Training: Build Muscle While You Run

Training strength and endurance in the same block is called concurrent training, and it comes with a well-studied catch: each can slightly blunt the other. Understood and programmed properly, though, both keep progressing: this is the whole premise of hybrid training.

What concurrent training is

Concurrent training simply means pursuing strength (or muscle) and endurance adaptations at the same time, rather than in separate phases. It is what every hybrid athlete does: lifting for strength while running for aerobic fitness. The question is never whether it is possible (many athletes do it) but how to arrange it so the two support rather than sabotage each other.

The interference effect and where it comes from

The foundational observation dates to Robert Hickson's 1980 study, which showed that adding heavy endurance training to a strength program eventually compromised strength development. Since then, research has consistently confirmed that interference is real but its magnitude is highly conditional. It grows with high endurance volume, high frequency, and long endurance sessions, and shrinks when those are moderated and the two modes are spaced out.

Physiologically, part of the story is that endurance and strength training send partly opposing signals to muscle. Endurance work emphasizes pathways that build aerobic machinery and efficiency; heavy resistance work emphasizes pathways that build contractile protein and force. When a large dose of one immediately precedes the other, the freshest signal can dampen the response to the second. This is a simplification of active research, but the practical implication is stable: dose and spacing decide how much the two interfere.

The levers that reduce interference

  • Spacing. Separating hard lifting and hard running by hours or days lets the acute fatigue of one clear before the other. Same-day pairing of two hard efforts is the highest-interference arrangement; see lifting and running on the same day.
  • Running distribution. Keeping most running easy and conversational limits the systemic fatigue that competes with strength, while still building the aerobic base. A little hard running goes a long way; most of the volume should be easy.
  • Modality. Running (especially downhill or high-impact running) creates more muscle damage in the legs than lower-impact cardio, so it interferes more with lower-body strength. That is worth respecting when scheduling leg days.
  • Load management. Reducing lifting volume during your highest-mileage weeks (and vice versa) keeps total stress inside what you can recover from.

Programming both without stalling

A workable concurrent plan protects a small number of genuinely hard sessions each week (a heavy lift or two and one or two quality runs) and fills the rest with easy running and moderate, submaximal lifting. It keeps heavy lower-body work away from long runs, autoregulates lifting effort with RPE and reps-in-reserve so fatigue from running does not turn a prescribed load into a grind, and it watches combined load over time so a build week does not spike past your fitness base. None of these levers is exotic; the difficulty is holding all of them at once, week after week.

How much interference to actually expect

It helps to right-size the concern. For most people training recreationally (even seriously) the interference effect is a modest tax, not a wall. It becomes pronounced mainly when endurance volume is high, endurance sessions are long and frequent, and they are stacked close to heavy lifting. Someone running a few easy sessions a week alongside a sensible lifting program is nowhere near the ceiling where strength gains meaningfully stall. Interference also tends to hit maximal strength and power more than muscle size, and lower-body more than upper-body, because running loads the legs specifically. Knowing where the tax actually lands lets you spend your attention on the arrangements that matter (spacing, leg-day placement) instead of worrying about the ones that do not.

Tilting the balance toward your priority

Concurrent training is not one-size-fits-all; you bias it toward what matters most right now.

  • Strength-priority phase: keep running mostly easy and modest in volume, protect heavy lower-body days with generous spacing from runs, and treat running as a supporting quality rather than a competing one.
  • Endurance-priority phase (for example, a race build): let mileage lead, and shift lifting toward maintenance, fewer sets, still-meaningful intensity, keeping strength rather than chasing it. See marathon training for lifters for this case in detail.
  • Balanced phase: the hardest to run well, because both are being pushed. This is where spacing, mostly-easy running, and honest autoregulation earn their keep.

Most athletes rotate through these emphases over a year rather than trying to maximize everything at once, which is both more effective and more sustainable.

Warning signs the balance is off

A concurrent plan that is asking too much shows it before an injury does. Watch for lifts that stall or regress across several weeks, easy run paces creeping slower at the same effort, sleep and resting heart rate drifting the wrong way, and a general flatness in sessions that were fine a month ago. Any one of these on a single day is noise; a cluster of them over a week or two is a signal to back off, usually by trimming volume on both sides and taking a lighter week. Common questions

Can you really build muscle and endurance at the same time?

Yes. The interference effect can slow each adaptation somewhat, but with sensible spacing, mostly-easy running, and load management, both strength and endurance progress. Most people are not near the ceiling where interference becomes a hard limit.

Does running kill gains?

No, but large volumes of hard running, poorly spaced from heavy lifting, will blunt strength gains more than a well-arranged plan would. The fix is arrangement, not abstinence: keep most running easy and separate the hard efforts.

Should endurance athletes lift?

Generally yes. Strength work supports running economy and durability and does not require heavy endurance-style volume to help. The same spacing and load-management principles apply in reverse.

How much of my running should be easy?

The large majority. Keeping most weekly running at an easy, conversational pace builds the aerobic base while limiting the systemic fatigue that competes with strength work.
