What are macros?
"Macros" is short for macronutrients: the three things your calories are made of: protein, carbohydrates, and fat. Everything you eat is some mix of them. Your total calories decide whether you gain, hold, or lose weight; the split between these three shapes how you train, recover, and look while you do it.
How many calories are in each
This is the whole reason the math works. Each gram of a macro carries a fixed number of calories:

Fat is more than twice as calorie-dense as the other two, which is why a "small" amount of it adds up quickly, and why the same calorie total can be built from very different gram amounts.
What each one is for
- Protein builds and repairs muscle and keeps you full. It's the number worth hitting most consistently, especially while you're training hard or losing fat. A common target is roughly 0.7–1.0 grams per pound of bodyweight.
- Fat supports your hormones and joints and helps you feel satisfied. Don't drop it too low; around 0.3–0.4 grams per pound is a sensible floor.
- Carbohydrates are your main training fuel. Whatever calories are left after protein and fat go here, so carbs move the most as your calories go up or down.
How to use this calculator

- Enter your bodyweight in pounds.
- Pick a protein target per pound: 0.85 g/lb is a solid default for most people.
- Pick a fat target per pound: 0.3 g/lb is a standard starting point.
- The calculator sets your protein and fat from your bodyweight, then fills the rest of your calories with carbs.
Treat the result as a starting point, not a rule. Hold it for a few weeks, watch how your weight and training respond, and adjust from there. This is general education, not personalized nutrition or medical advice.
Why a macro calculator built for lifters and runners
Most macro calculators assume you do one thing: lift, or run, or neither. That's a problem if you do both, because strength training and endurance training pull your nutrition in different directions. Heavy lifting leans on protein for recovery and carbohydrate for hard sessions; high running volume needs carbohydrate above almost everything else. A single generic split can leave a hybrid athlete under-fueled for the exact work they care about most.
This calculator handles that by putting a training focus first. The mode sets sensible protein and fat targets from your bodyweight for the kind of training you're actually doing, then fills the rest of your calories with carbohydrate — the macro that moves most as your goals and mileage change. You can still fine-tune protein and fat by hand, but the default already reflects a lifter-who-runs, not an average.
Choosing a training focus
- Hybrid training — the default for genuine lift-and-run weeks. Enough protein for lifting, enough carbohydrate left for running. Pairs with hybrid athlete training.

- Fat loss (keep performance) — for a deficit where you still want to train hard. Protein goes up to protect muscle; carbs are held as high as the lower calories allow so sessions don't fall apart.
- Lean muscle gain — for a controlled surplus. Protein and fat are solid, and the extra calories land mostly on carbohydrate to fuel added volume.
- High-mileage fueling — for peak running weeks and marathon training. Protein and fat sit at their floors so the bulk of a big week goes to carbohydrate.
