RPE and RIR: Autoregulating Your Lifting

A percentage on a spreadsheet does not know you slept badly, ran hard yesterday, or feel unusually strong today. Autoregulation (adjusting effort to your real capacity in the moment) is how good lifters bridge that gap. RPE and reps-in-reserve are the two tools that make it work.

Two scales, one idea

RPE stands for rate of perceived exertion: how hard a set felt on a simple numbered scale. In lifting, the modern version is anchored to how many more reps you could have done. An RPE of 10 means an all-out set with nothing left; an RPE of 8 means you stopped with about two good reps still in the tank.

RIR (reps in reserve) is the same information stated directly: the number of reps you left before failure. RIR 2 and RPE 8 describe the same set. RIR is often easier to think about mid-workout because it asks a concrete question: how many more could I have done? Both are simply ways of measuring proximity to failure, which is the variable that actually drives a lifting adaptation.

Why proximity to failure is the real variable

Muscle grows in response to hard, challenging sets, not to a specific number on the bar. Two lifters can both do five reps at the same weight, but if one stopped with four reps in reserve and the other ground out a true limit set, they trained very different stimuli. Tracking RIR captures that difference, where load alone hides it.

It also protects you. Training every set to absolute failure inflates fatigue far faster than it inflates results, and it is the quickest way to dig a recovery hole, especially if you also run. Keeping most working sets a rep or two shy of failure delivers most of the growth stimulus at a fraction of the fatigue cost. That is the core logic behind autoregulating with RIR rather than maxing out constantly.

How RPE relates to percentages

Percentage-based programming writes loads as a share of your one-rep max: 80% for a strength block, 65% for volume work. It is a useful planning tool, but your true max drifts day to day, so a fixed 80% can feel like an easy 6 one day and a grinding 3 the next. RPE and RIR let the plan flex with you: instead of forcing a number, you work up to a load that hits the prescribed effort. If today calls for a set of 5 at RIR 2, you load whatever produces exactly that.

The two approaches are complementary, not rivals. A percentage sets the ballpark; RIR fine-tunes it to the day. Estimating strength honestly with e1RM

An estimated one-rep max (e1RM) is calculated from the weight and reps of a submaximal set. It is a convenient way to track strength without repeatedly testing true maxes, which are fatiguing and slightly risky. The catch is that any rep-to-max formula becomes unreliable at high rep counts, where endurance rather than maximal strength starts to dominate the result.

How different strength styles use effort

Effort is not meant to be maximal every session. Traditional strength keeps most work heavy but submaximal; hypertrophy uses moderate loads and controlled proximity to failure; powerbuilding combines heavy strength work with muscle-building volume; and conjugate-style plans rotate max-effort, dynamic-effort, and repetition work. RIR targets make each approach manageable: every session has an intended effort, and you autoregulate the load to hit it. Pair that with load management so the hard days do not collide with hard running, and you can progress for months without every workout being a test.

Rating effort accurately: the common mistakes

The whole system depends on one skill: judging how close a set was to failure. Most people are wrong in predictable ways at first, and knowing the patterns speeds up your calibration.

  • Overestimating how many reps are left. New lifters routinely stop a set believing they had three or four reps in reserve when they had one. The fix is occasional, controlled tests: once in a while, take a lighter set genuinely to failure and count how far off your estimate was.
  • Letting the last rep define the whole set. One grindy rep can feel like failure even when the bar speed says otherwise. Judge reserve by how fast the bar is still moving, not by how unpleasant the final rep felt.
  • Confusing discomfort with proximity to failure. High-rep sets burn and feel awful long before you actually run out of reps. The burn is not the signal; the slowdown is.
  • Ego on the big lifts. It is tempting to under-rate effort on squats and deadlifts so the program hands you heavier loads. That inflates fatigue and quietly wrecks your running. Rate honestly, especially on lower-body days.

Building the skill over time

Reading effort is trainable, and it improves fastest when you close the loop between prediction and reality. A simple practice: before your last work set, predict how many reps you could get; then, on a movement where it is safe, occasionally take that set closer to the limit and compare. Within a few weeks the gap narrows and your RIR calls become reliable enough to program against. Accuracy also drifts with context. The same load feels heavier when you are underslept, underfed, or carrying running fatigue, which is exactly why autoregulation is useful, but it also means your effort ratings should be anchored to the movement in front of you, not to what the number "should" be that day. Trust the set, not the spreadsheet.

Programming with RIR targets across a block

Across a training block, RIR is usually periodized: earlier weeks sit further from failure (higher reserve) to accumulate volume with manageable fatigue, and later weeks creep closer to failure as you push toward a peak, before a deload resets accumulated fatigue. This is how a plan can keep adding stimulus without every session becoming a maximal test. Common questions

Is RPE or RIR better?

They measure the same thing (proximity to failure) so use whichever you find easier to judge mid-set. Many lifters think in RIR ("how many more could I do?") because it is a concrete question, then translate to RPE if their program is written that way.

What RIR should most working sets use?

For most hypertrophy and strength work, stopping with roughly one to three reps in reserve captures the large majority of the stimulus while keeping fatigue controllable. Training to true failure has a place but should be used sparingly, especially alongside running.

Can beginners use RPE?

Rating effort accurately is a skill that improves with practice, and newer lifters often underestimate how close to failure they are. It still works as a guide. It just becomes more precise over the first few months of consistent training.
