Why Sleep Matters for Recovery
When you lift heavy weights or log hard miles, your muscles and nervous system take a beating. Sleep is when your body repairs that damage. Deep slow-wave sleep is when growth hormone peaks and muscle tissue rebuilds, while REM sleep helps clear central nervous system fatigue and solidifies motor learning.
Poor sleep habits disrupt your circadian rhythm and mess up your sleep architecture. That means lower HRV recovery scores, worse workouts, and a higher risk of injury over time.
Getting great sleep comes down to two main drivers: circadian clock alignment and core body temperature regulation. When your internal clock and body temperature drop are in sync, sleep quality improves immediately.
1. Fix Your Circadian Clock with Light and Timing
Your body operates on an internal 24-hour clock called the circadian rhythm. This system is controlled by a group of cells in the brain called the suprachiasmatic nucleus (SCN). The SCN relies on light signals to set your sleep and wake schedules, control core body temperature, and regulate hormones like cortisol and melatonin.
Keep a Strict Sleep and Wake Schedule
Go to bed and wake up at the exact same time every day, including weekends. Shifting your schedule by two or three hours on Saturdays and Sundays creates what researchers call social jetlag. This confuses your internal clock, delays natural melatonin release, and makes it much harder to fall asleep when Sunday night comes around.
Get Morning Sunlight (10,000 Lux)
Step outside within 30 to 60 minutes of waking up. When photons hit the light-sensitive cells in your eyes, they send a direct signal to your SCN.
- Sets your nighttime melatonin timer: Morning light starts an internal clock that cues your brain to release melatonin roughly 12 to 14 hours later.
- Spikes morning cortisol: A natural morning cortisol boost improves energy, mood, and alertness early in the day.
- Hit 10,000 lux: On a clear sunny morning, outdoor light provides 50,000 to 100,000 lux (5 to 10 minutes outside is enough). On an overcast morning, outdoor light drops to 10,000 to 20,000 lux, so spend 15 to 30 minutes outside. Indoor lighting only provides 100 to 500 lux, which is not strong enough to set your clock. Do not wear sunglasses during this walk (regular glasses or contacts are fine).
What to Do If You Wake Up Before the Sun
If you wake up before sunrise for an early workout or work shift, do two things:
- Turn on bright overhead lights or sit in front of a 10,000 lux light therapy lamp for 10 to 20 minutes as soon as you get out of bed.
- Step outside for 5 to 10 minutes of natural sunlight as soon as the sun rises to anchor your circadian clock.
2. Cool Down Your Bedroom Climate
Your core body temperature needs to drop by 1°F to 3°F (0.5°C to 1.5°C) for you to fall asleep and stay in deep slow-wave sleep. If your room is too warm, your body cannot dump internal heat, leading to frequent night awakenings and low-quality sleep.
Keep your room dark, cool, and quiet. Use blackout shades or a sleep mask if any light leaks into your bedroom.
3. Take a Warm Shower to Drop Core Temperature
Taking a warm bath or hot shower (100°F to 104°F / 38°C to 40°C) about 60 to 90 minutes before bed helps you fall asleep faster.
Warm water dilates the blood vessels in your hands and feet (a process called vasodilation). When you get out of the warm water and step into a cooler bathroom or bedroom, heat rapidly escapes from your skin. This causes a quick drop in internal core temperature, which triggers natural sleepiness and increases deep sleep during the first half of the night.
4. Evidence-Based Sleep Supplements
Supplements will not fix a bad schedule or a hot room, but a few compounds are supported by solid data:
Glycine is an amino acid that increases blood flow to your extremities, helping your core temperature drop faster. Studies show that taking 3 grams of glycine before bed improves sleep quality, reduces the time it takes to fall asleep, and lowers morning fatigue.
Magnesium helps relax your muscles and binds to GABA receptors in the brain to reduce nervous system activity. The glycinate form is easy on the stomach (unlike magnesium oxide or citrate) and provides extra glycine to support temperature regulation.
Tart cherry juice contains natural melatonin and compounds that reduce inflammation and slow down melatonin breakdown.
Eating 2 kiwis one hour before bed supplies natural serotonin, folate, and antioxidants. Clinical trials show this simple habit cuts the time it takes to fall asleep by about 35% and increases total sleep duration.
GABA is the primary calming neurotransmitter in the brain. Taking GABA before bed helps quiet racing thoughts, lowers central nervous system arousal, and makes it easier to drift off.
5. Evening Habits and Timing Rules
Cut Screen Time 1 Hour Before Bed
Blue light from phones, tablets, and TVs suppresses melatonin production. In addition, checking emails or scrolling social media keeps your brain alert and releases cortisol. Turn off screens 60 minutes before bed and switch to reading a book, light stretching, or relaxing.
Stop Drinking Liquids 2 Hours Before Bed
Drinking large amounts of water right before bed causes nighttime bathroom trips (nocturia). Waking up repeatedly fragments your sleep architecture and reduces deep sleep. Drink plenty of water throughout the day, but taper your fluid intake 2 hours before sleep.
Finish Your Last Meal 3 Hours Before Bed
Digesting a large meal requires energy, which raises your core body temperature and spikes insulin. Late meals also lower overnight HRV recovery scores and interfere with natural growth hormone release. Aim to finish eating at least 3 hours before you go to sleep.
